When you lose weight quickly, your body does not always know the difference between fat and muscle. But eating significantly less, without the right nutrition and exercise plan, can lead to muscle loss alongside fat loss.

Muscle loss matters. It affects your strength, metabolism, and how you feel day to day. The good news is that muscle loss on weight loss jabs is largely preventable. The key is understanding what your body needs while you are losing weight.

Do you need to worry about muscle loss?

Not everyone loses muscle at the same rate. Your risk is higher if you:

Fall into a very large calorie deficit (eating far too little).

Do no strength exercise while losing weight.

Do not eat enough protein.

Are over 50, when muscle naturally declines faster.

Have lost weight rapidly before.

If you are using a weight loss injection and eating a normal, balanced diet with adequate protein, your muscle loss risk is lower. But it is not zero. Taking active steps to protect muscle makes a real difference.

How to keep your muscle while losing weight

Eat enough protein

Protein is the single most important factor. When you eat less overall, protein becomes even more critical because your body uses it to maintain muscle tissue.

Aim for at least 1.2 to 1.6 grams of protein per kilogram of your body weight each day. If you weigh 80 kg, that is 96 to 128 grams of protein daily. This is higher than standard recommendations because you are in a calorie deficit.

Spread protein across your meals. Three meals with 25 to 35 grams of protein each is better than one large protein meal. Your body can only use so much protein in one sitting.

Good protein sources include chicken, fish, eggs, Greek yoghurt, cottage cheese, lentils, beans, and tofu. If you struggle to eat enough whole food protein, a protein powder or shake can help.

Do strength exercise

Strength training sends a signal to your body: keep this muscle, I am using it. Without that signal, your body is more likely to break down muscle for energy.

You do not need to spend hours in the gym. Two to three sessions per week of 30 to 45 minutes is enough. Focus on compound movements: squats, lunges, push-ups, rows, and deadlifts. These work multiple muscle groups at once.

If you are new to strength training, start light and learn proper form. A physiotherapist or gym instructor can help. If you have joint problems or other health conditions, ask your GP or pharmacist for advice before starting.

Do not cut calories too drastically

Weight loss jabs reduce your appetite, which can make it tempting to eat very little. Resist this. A moderate calorie deficit of 300 to 500 calories below your maintenance level is safer for muscle than a very large deficit.

If you are unsure how many calories you need, a dietitian can help. Many people on weight loss jabs find they naturally eat less without trying, which is the right amount.

Stay hydrated and get enough sleep

Water supports muscle function and recovery. Aim for at least 6 to 8 glasses daily, more if you exercise.

Sleep is when your body repairs muscle tissue. Aim for 7 to 9 hours per night. Poor sleep increases muscle breakdown and makes weight loss harder.

Keep moving throughout the day

Strength training is important, but so is general activity. Walking, climbing stairs, and light activity all help preserve muscle. Aim for at least 150 minutes of moderate activity per week, in addition to strength work.

Common questions

Can I build muscle while on a weight loss jab?

Building new muscle while in a calorie deficit is very difficult. Your focus should be on preserving what you have. Once you reach your goal weight and stop the deficit, building muscle becomes much easier.

How much protein is too much?

Very high protein intake (over 2.2 grams per kilogram of body weight) offers no extra benefit for muscle preservation and puts strain on your kidneys if you have kidney disease. Stick to the 1.2 to 1.6 range. If you have kidney problems, ask your GP or a dietitian for personalised advice.

Will weight loss jabs make me feel too weak to exercise?

Some people feel less energetic when they first start a weight loss jab. This often settles after a few weeks. If you feel very weak or dizzy, tell your pharmacist or GP. Do not push through severe fatigue. Light activity is fine; intense exercise can wait until you feel stronger.

What if I am vegetarian or vegan?

Plant-based proteins are just as good for muscle preservation. Lentils, beans, tofu, tempeh, nuts, seeds, and plant-based protein powders all work. You may need slightly more volume to hit your protein target because plant proteins are often less concentrated, but it is entirely possible.

Should I take supplements like creatine or BCAAs?

These are not necessary. A good diet with enough protein does the job. If you want to take them, they are safe, but they are not a substitute for eating well and exercising.

How long does it take to notice muscle loss?

Noticeable muscle loss usually takes several weeks of poor nutrition or no exercise. If you follow the steps above from the start, you are unlikely to lose much muscle at all.
